Taper week exists so you arrive on the HYROX start line ready to perform, not carrying the fatigue of your biggest training weeks. With HYROX combining running, strength, and brutally honest stations, your body needs a short period where training stress comes down and recovery comes up, while you keep the engine sharp. Done right, those final days help your legs feel lighter, your lungs feel ready, and your head feel calm.
The goals are simple. We want to reduce accumulated fatigue, maintain the intensity and speed you have built, and build confidence in your race plan (Mujika & Padilla, 2003). Where athletes often go wrong is trying to prove fitness just before race day: one last hard sled session, an extra long run, or suddenly changing their strength routine. These choices usually create extra soreness and doubt instead of extra performance. Structuring Your Final 7 Days Before HYROX
Across the final 7 days, volume should come down while intensity stays present in small, controlled doses. Think of it as keeping the lights on rather than turning the power off. Research suggests that maintaining intensity while dropping volume is the most effective way to preserve physiological adaptations during a taper (Spiering, Mujika, & Sharp, 2021).
One important factor to account for is your actual race day. While many HYROX events take place at the weekend, it’s not uncommon for races to start midweek. That means your taper should be structured relative to your race day, not fixed to a Monday to Sunday calendar.
For an intermediate athlete, a simple structure might look like this when anchored to race day:
- Day -6: Moderate run intervals plus light strength
- Day -5: Easy run and mobility
- Day -4: Short hybrid session with race-pace efforts
- Day -3: Easy run and movement prep
- Day -2: Short, sharp primer session
- Day -1: Rest or very light shake-out
- Day 0: Race day
So if your race falls on a Wednesday, your “Day -6” would be the previous Thursday. If it’s on a Saturday or Sunday, the structure naturally mirrors a more traditional training week.
Beginners usually benefit from slightly more rest and fewer intense touches, because their recovery capacity is lower and technique is still settling. Advanced athletes who are used to higher volumes might keep a bit more frequency, but still cut total work significantly. The key is that overall load is clearly lower than your peak training weeks, while nothing in taper week feels like a test or a max-out.
For running, keep the long grinds out of the plan. Shorter intervals at or just under race pace, plus relaxed easy runs, keep your running rhythm without stacking fatigue. A typical interval set might be several short repeats with plenty of recovery, so you step away feeling fast, not drained.
For strength and stations, the same idea applies. You keep movement patterns, lose the heavy fatigue. That might mean lighter sled pushes and pulls, reduced wall ball sets, and cutting down on big compound circuits. Focus on clean reps and efficient transitions, not chasing personal best weights or times.

Dialling in Strength, Mobility, and Station Practice
Strength work in taper week should feel crisp and controlled. We usually reduce sets and overall volume while keeping some intensity on key lifts. Squats, hinges, presses, and pulls can stay in, but with fewer working sets and more focus on speed of movement. You want to leave the gym feeling switched on, not like you have to crawl up the stairs (Pallarés, Sánchez-Medina, & Pérez, 2011).
Mobility and recovery become more important as the training load drops. Short daily sessions pay off, especially around areas that HYROX punishes. A simple 10 to 15 minute circuit might emphasize:
• Hip mobility for lunges and running stride
• Ankle mobility for sled work and running economy
• Thoracic spine mobility for rowing, SkiErg, and breathing
Light activation work can sit alongside this: mini-band walks for hips, low-level hops or pogo jumps, and simple core drills. These keep you feeling springy without adding strain.
Event-specific prep should shrink in length but stay sharp in intention. This week is about polishing details, like how you enter and exit a station, how you settle into a sustainable stroke rate, or how you count reps so you do not panic halfway through a set. Because HYROX involves concurrent demands, managing the “interference effect” by keeping these sessions short is vital for maintaining explosive power (Wilson, Marin, & Brown, 2012).
Fuel, Hydration, and Sleep for Peak Performance
Your body adapts in response to both training and recovery, and taper week is where that balance shifts toward restoration. Nutrition should stay structured and intentional rather than reactive.
Protein intake should remain consistent to support muscle repair, typically around 1.6 to 2.2 grams per kilogram of bodyweight per day (Bosse & Dixon, 2012). The key shift in the final days is carbohydrate availability, but this should be done deliberately rather than vaguely “eating more carbs.”
In the final 24 to 48 hours before your race, aim for approximately 6 to 8 grams of carbohydrate per kilogram of bodyweight per day. For example, an 80 kg athlete would target around 480 to 640 grams across the day. This helps maximise glycogen stores without pushing into uncomfortable overfeeding. Stick to familiar, easily digestible foods you’ve already used in training.
On race day itself, a pre-event meal containing 1 to 4 grams of carbohydrate per kilogram around 2 to 4 hours before your start time is a well-supported guideline (Thomas, Erdman, & Burke, 2016). If you are racing later in the day or have a long wait, small top-ups of around 30 grams of carbohydrate can help maintain energy levels without causing stomach issues.
During HYROX, most athletes benefit from 30 to 60 grams of carbohydrate per hour, depending on intensity and gut tolerance. This can come from gels, drinks, or simple sugars. Because HYROX sits in that high-intensity hybrid zone, fuelling is less about endurance pacing and more about maintaining output across repeated efforts.
Hydration should also be proactive rather than reactive. In the 24 hours before racing, aim to stay well hydrated with regular fluid intake and include electrolytes where appropriate. A simple benchmark is pale straw-coloured urine. On race day, small, regular sips are more effective than large volumes all at once, especially if nerves are high.
Caffeine can provide a meaningful performance benefit when used correctly. A dose of 3 to 6 mg per kilogram of bodyweight, taken around 45 to 60 minutes before your race, is supported by research for improving endurance, power output, and perceived effort (Grgic et al., 2020). Some athletes may also benefit from a small top-up mid-event, but this should only be trialled if it has been tested in training.
Sleep often gets squeezed just when you need it most. Setting a consistent bedtime and reducing screen exposure in the evening can help maximise recovery and hormonal balance (Halson, 2014). If pre-race nerves kick in, short breathing drills or mentally rehearsing your race flow are far more effective than late-night scrolling.
Race Week Mindset and Practical Logistics
Your mindset in race week should shift from chasing fitness to expressing it. One helpful practice is to look back at your best sessions and specific progress markers. Maybe it was a strong sled session, a smooth brick workout, or a time you handled fatigue better than expected. These are proof that the work is in the bank.
Visualization can be surprisingly effective. Walk yourself mentally through your race: the first run, your entry into each station, where you know it will bite, and how you plan to respond. You are rehearsing decisions, not just outcomes.
Practical details matter too. Decide on kit, shoes, and layering early, and stick to gear you already know works. Pack what you need the night before so you are not hunting for items in the morning. Your warm-up can stay short and specific, such as:
• 5 to 10 minutes of easy movement
• A few mobility and activation drills
• Brief race-pace efforts for running and one or two station patterns
